Which foods are high in creatine?
Creatine lives almost entirely in animal foods, and mostly in the ones built of muscle. Fish and meat top the list, because creatine's job is supplying quick energy to working muscle, and that is as true for a herring as it is for you.

Two things stand out. First, the winner is herring, which is not a food most of us eat in any quantity. Second, even the best sources carry only a few grams per pound. Hold onto that number for the next section.
The math nobody does
The recommended daily dose is 5 grams a day, and it is worth being precise about what that number means: it is a supplemental amount, taken on top of what your diet and your own body already provide.1 In the studies, participants kept eating normally and added the 5 grams to it. Look back at the table and the problem announces itself: at about 2 grams per pound, reaching 5 grams from beef means roughly two and a half pounds of it. Raw weight (cooking it actually destroys some of the creatine). Daily, in addition to your regular diet.
Even herring, the strongest source on the list, would mean well over a pound a day. A typical varied diet, the kind a person actually eats, delivers roughly 1 gram of creatine a day.4

Cooking shrinks the numbers further
The values in the table are for raw foods, and that matters, because creatine is heat sensitive. During cooking, part of a food's creatine converts to creatinine, a related compound the body treats as a waste product rather than a fuel.2 The longer and hotter the cooking, the more converts. A well-done steak carries meaningfully less creatine than its raw weight suggests, so the real-world numbers land below the table, not above it.
What your body makes on its own
Food is only half the supply. Your body synthesizes roughly 1 gram of creatine a day in the liver, kidneys and pancreas, built from three amino acids.4 Add the gram or so from a mixed diet and you have enough to function. That was never in question.
The question research kept asking is what sits above “enough to function.” Muscle stores in most people run below their ceiling, and the studied 5 grams is the amount added on top of that everyday baseline to top them up, not a total your breakfast already counts toward. At 3 to 5 grams a day, stores rise over three to four weeks and then hold, with no loading phase required.1,5

Vegetarian or vegan? The list gets very short
Plant foods carry no meaningful creatine. Not grains, not legumes, not anything on the usual lists, beyond trace amounts. A vegetarian or vegan runs almost entirely on the gram her body makes.
That is not a crisis, the body is good at making it. But it shows up in the data: vegetarians typically carry lower muscle creatine stores than meat eaters, and in studies they are often the group that responds most when they supplement.1

So do you need to supplement creatine?
Here is the honest answer, and it is the same answer we give about every supplement. Food first, always. Not everyone needs every supplement. A supplement earns its place two ways: there is a real gap in your diet, and the amount that has actually been studied is one you can reach reliably.
For creatine, run that test on your own week. If your normal cooking genuinely includes creatine-rich foods in the quantities in the table, you are closer than most.
